With an empty barbell:

Front Rack Stretch

10 Muscle Cleans

10 Front Squats

10 Hang Squat Cleans

Hang Clean (20×1)

Every :30 for 10 Minutes

1 Hang Squat Clean

*These should be around 70% of your best clean here. Work on your footwork and receiving the bar by pulling your body under the barbell!

Metcon (AMRAP – Reps)

20 Minute Alternating Minute EMOM:

ODD: 15/20 Calorie Row

EVEN: 2 Bench Press (heavy)

*Work on holding a tough row pace. Chose a bench weight that is challenging but doable for all 10 rounds.
